Grounding Techniques for Flashbacks and Dissociation

Grounding techniques are practical strategies that help you reconnect with the present moment when you are experiencing a flashback, dissociating, or feeling overwhelmed by traumatic memories. During a flashback, your nervous system responds as though the traumatic event is happening again right now, producing intense fear, disorientation, and a loss of connection with your current surroundings. Grounding works by anchoring your awareness in the present moment through your five senses, interrupting the trauma response and reminding your brain that you are safe in the here and now.

The 5-4-3-2-1 technique is one of the most widely used sensory grounding exercises. Identify five things you can see, four things you can touch, three things you can hear, two things you can smell, and one thing you can taste. As you work through each sense, describe each item in detail — its colour, texture, shape, volume, or flavour. The detailed sensory focus forces your attention into the present moment and away from the traumatic memory.

Physical grounding techniques involve using strong sensory input to bring you back to the present. Press your feet firmly into the floor and notice the sensation of contact. Hold a piece of ice and focus on the cold spreading through your hand. Splash cold water on your face. Stamp your feet and feel the impact. Carry a grounding object — a smooth stone, a piece of textured fabric, a strongly scented essential oil — that you can use as an anchor whenever you feel yourself beginning to dissociate.

Cognitive grounding techniques involve orienting yourself verbally to the present moment. State your full name, the date, where you are, and what you are doing. Count backwards from one hundred in sevens. Name all the colours you can see. Recite a familiar poem, song, or prayer. Describe your immediate environment to yourself in factual terms: "I am sitting on a blue sofa in my living room. It is Tuesday the 15th of April 2026. I am safe."
