Progressive Muscle Relaxation: A Step-by-Step Guide
Progressive Muscle Relaxation (PMR) is a systematic relaxation technique developed by Edmund Jacobson in the 1930s. It involves deliberately tensing and then releasing different muscle groups throughout the body, teaching you to recognise the physical sensations of tension and relaxation. PMR is one of the most well-researched relaxation techniques and has demonstrated effectiveness for anxiety, insomnia, chronic pain, headaches, and stress-related conditions.
The technique works on the principle that physical relaxation and anxiety are incompatible states — you cannot be physically relaxed and anxious at the same time. By systematically inducing a state of deep muscular relaxation, PMR directly counteracts the physical tension that accompanies anxiety and stress. With regular practice, you also develop greater awareness of tension in your body, allowing you to intervene earlier before stress escalates.
To practise PMR, find a quiet, comfortable place where you will not be disturbed. Work through each muscle group in sequence: feet, calves, thighs, buttocks, abdomen, chest, hands, forearms, upper arms, shoulders, neck, jaw, and forehead. For each group, tense the muscles firmly (but not painfully) for five to seven seconds, then release the tension suddenly and rest for fifteen to twenty seconds, paying close attention to the contrast between the sensations of tension and relaxation.
A full PMR session takes approximately fifteen to twenty minutes. Practise daily for two weeks to learn the technique, then use a shortened version (tensing and releasing larger groups together) as needed. Many people find PMR particularly helpful before bed, as it promotes the physical relaxation necessary for sleep onset.
